CrossFit HQ Videos Galore
CrossFit HQ has been pumping out a ton of great videos as of late. And now they've created their own YouTube channel. If you've ever tried to describe what CF is, you'll know it's not the easiest thing in the world to do. Words somehow fall short. The best thing to do is to actually have someone experience a CF workout; there's no better description than actually doing a WOD. Short of that, however, you can show someone what CF is.
The two videos above do a great job of showing what CF is about and seem to reinforce the old saw about a picture being worth a thousand words.
Careful viewers will also notice that the friendly confines of CFO make an appearance in both videos (the parking lot mostly, but the gym makes an ever-so-quick appearance as well).

Prather Ranch Meat Order
Earlier today I spoke to Scott from Prather Ranch and I'm excited to announce that they have some supply that they now can offer us. Athlete Spotlight: Melissa!

It took a bit of encouragement to get this shy girl into the spotlight. But it was well worth the effort. Melissa is an amazing person who inspires the rest of us just by being herself. Of course Melissa is very attractive, but she is also incredibly intelligent, sensitive and talented. Currently she is juggling a day-job you have to be a super-brain to even understand, nutrition school, a successful photography career as well as being a full-time spanish-speaking-salsa-dancing honorary Moreno sister. Yikes!!
If you are interested in trying to keep up with Melissa, check out her stunning photography website and her newest venture -- a nutrition blog called "Eat Your Colors!". Although Melissa's nutrition blog is new, I encourage you to check it out and become a follower. Knowing Melissa, it will be filled with smart and practical information and advice.
Melissa is strong and consistent as an athlete and never gives herself credit for the fine work she does in the gym. I don't care what she says, her pull-ups are beautiful and beware of challenging her to a rowing contest....I love working out with Melissa, because she is truly supportive -- her words of encouragement always leave you feeling stronger and even prettier than when you came in (thanks, Mel!). A: Currently, I have a full-time job and am juggling two "sorta jobs" (photography and Nutrition school). My full-time job is as a Research Project Manager. My company makes neuroscience-based products that "re-wire" the brains of struggling students to process things better. It's been very rewarding to hear stories over the years from students, parents, and teachers and to know we are making real differences in their lives. Despite all the good things about the job, I don't think I am meant to sit behind a desk for the rest of my life. So over the last year, I've started to take steps to make sure that doesn't happen.
Q: What is your athletic background?
A: I was a pretty good gymnast....until I got too tall and started to repeatedly fracture my ankles during the tumbling routines. Handstand push-ups were nothing back then! Then I became a swimmer. And then I played tennis throughout college. JHU Blue Jays Tennis is where it's at....didn't you know?
Q: What is your favorite strength move?
A: Trying to resist shaking my head at the Gold's Gymmers every morning as I walk past them on my way to work. As for the other kind of strength, the stars I see after heavy deadlifts are my favorite kind.

A: I hold a special place in my heart for Michael. He has always been good to me and never, ever makes me do pull-ups.

A: Every time Brandon says "hi" to me.

A: To get back to my fitness level about a year ago...and then take it up from there. Doing an unbroken Fran one day would be oh-so cool.
Rant or Rave:
RAVES: Blinking one eye and no longer being able to keep up with Lydia at the gym. Blinking the other eye and seeing Tom on my computer screen take photos for HQ during the Games. You two both impress me for all sorts of reasons. I love how we don't need fancy bathrooms or equipment. Michael G and his studliness. The Prowler! CFO being a place where everyone knows your name (right, JP?). I could go on...
RANTS: Seriously, it's about time....It's been way too long since I've been mentioned on the blog. I really miss the option of an afternoon weekend class. P-hole and MJJ each owe me a salsa dance. Tom, I thought the Shake Weight would help with my grip strength, but it hasn't!

Again Faster on Improving the Clean
The Again Faster crew on a simple way to improve your clean
Jon Gilson and the rest of the Again Faster crew put out some really good videos. Their latest one is on receiving the bar in a clean (and it would apply to the snatch as well).
The video is centered around the idea of meeting the bar at its peak. It's a simple concept, and one that should help you whether you're doing a power clean or being forced to receive the bar in a full squat. This is very much in line with what I posted from Greg Everett a few weeks ago, with the one exception being that Greg would want you to finish each clean in the squat position after initially arresting downward movement and receiving the bar as high as possible.
The common point between the video and what Greg has to say is that for your clean (or snatch) to be good, you have to be able to turn the the bar over as quickly and as high as possible.

Speal Tutorial on the Butterfly Kip
Many of you have recently taken on the butterfly kip as your latest project. To that end, I'd like to offer up the above video from Chris Spealler of CrossFit Park City. There are a lot of butterfly tutorial videos out there, but I feel this one is one of the most concise ones out there. This video will help you no matter where you are in learning the butterfly kip, whether you're just starting to learn the butterfly motion or whether you already have it and are just trying to refine it further.
Prather Ranch Update
I just spoke to Scott this morning, and he confirmed we're still on for a meat delivery. That being said, the meat's gonna take a little longer to get here than we initially planned. It's looking like the delivery will happen on the second week of September. Hang in there, it will eventually make its way to CFO!
Athlete Spotlight: Justin!
"...with great power comes great responsibility..."
This week started out with our athlete spotlight finishing in the top 10 at the Firefighter Summer Olympics in Santa Clara, CA on Monday. Of course, this could only be our Justin, who loves to compete almost as much as he loves being a firefighter. Justin also found out that very same day that he has been promoted to Lieutenant at the Piedmont Fire Department, where he has served for over 7 years, and it couldn't have happened to a nicer guy.
Seriously, is there anyone like Justin out there anymore? He is a devoted family man with a beautiful wife and 3 little girls, a fireman with not one, but two fire departments. He regularly volunteers his time to work on construction projects for people he knows really need the help (not to mention all of the cool stuff he does at CFO - those lightbulbs don't change themselves!) and he is in all actuality, an Eagle Scout.
As an athlete, we all know Justin to be super-human in almost every WOD. His nickname is Spider Man for obvious reasons (really, look up a picture of Tobey Maguire) and he truly lives up to it when you check out those numbers he puts up at 6am. He is a fierce competitor, as he proved this week and in March at the NorCal Sectionals, as well as finishing in the top 3 with his team at the National Firefighter Combat Challenge 2 years in a row.

I didn't really grow until I got out of high school, 5'5" 130 pounds soaking wet graduating. Now athletically I do CrossFit and a firefighter competition called the Firefighter Combat Challenge and the team I'm on is now 2 time world champions.

A: Favorite strength move would have to be shoulder press/ least favorite OVERHEAD SQUATS

A: I love all met-con they are right in my wheel house, Helen is my second wife.

A: Proudest CFO moment when I beat the mighty Brandon, and Manwell in a WOD and Mike turned to Brandon and said, " You let a guy beat you like that who only comes here like once a week." Competing with some of the CFO super stars is always a great honor and one of the reasons I love CFO.

A: CFO goal to make the "B" team for our travel competition team.
Rant: Change your smoke detector batteries. Those dam things on your ceiling actually do something other then notify you that you just burned your toast. Also if you drive a Prius please drive it in the slow lane, the rest of us want to drive FAST in the fast lane.
Rave: CFO the place rocks from top to bottom. I get up at 4:15am to grace the floors of the greatest CrossFit Box on the planet, and still unlike some people arrive before 6am!

During the course of any training program gains will cease and certain performance metrics will plateau. How a trainee gets through those sticking points will determine their success during their training careers. It is important to keep in mind that no program will produce gains forever and that as adaptation to training occurs, gains will come more slowly and with greater effort than before. Come to think of it, the reasons for that slowing of progress sounds like a good idea for another post. Look for that discussion next week. For now, let's continue the discussion on maintaining progress by looking at the shoulder press.

The Active Shoulder Position
Since we are spending so much time with the bar overhead lately, I thought we should review the primary points of performance of this position.
The active shoulder position is reached at the end of the shoulder press, push press, push jerk, snatch, thruster, and throughout the overhead squat.
The midsection is tight, with the ribs locked down. The bar is lined up over the shoulder blades, hips and middle of the foot. The elbows are locked and the shoulder blades are pulled down and together. (To feel this, extend your arms overhead. Engage your lats and pull your shoulder blades down your back--you might feel your armpits open up--and then pull your shoulder blades together.)
If your shoulders are not flexible, your back ends up arching to get the bar aligned over your hips. You should spend time stretching your pectoral muscles and working through shoulder dislocates and rotator stretches with the dowel.

The first person then moves to a rack to establish a 1 rep max shoulder to overhead. When they are done, the second person then starts on finding their max shoulder to overhead. The first part of this wod is scored by reps, the second by total weight shoulder to overhead by all 6 members of the team.
Our team scored 364 on the first part and 1260 on the second part of this wod. Our team placed first in the shoulder to overhead competition, moving the team up three spots to 16th! Amazing work!

CrossFit Games: Two Weeks and Counting...

Hard to believe, but the CrossFit Games are only two weeks away! Just in case you are the last to know, CrossFit Oakland will be sending a group of amazing athletes to do battle in the Team Competition. The Terrible Twelve (just came to me) have been working tirelessly to prepare for the 'unknown and unknowable' that will make up the challenges at the Games.
Of course there is a new twist this year (as promised). The workouts will not be published or even announced to the athletes until about an hour prior to go-time. Here is the format as published on the CrossFit Games site:
The 2010 Games are going to emphasize this component of real world fitness (to a point). We're only going to announce the next element of the competition at one time. Everyone will learn what the event is about an hour before it kicks off. Shortly after the event is completed, the athletes (and the public) will learn when their next event is. We're not going to say how many events there are, nor how they are spread out throughout the weekend. We will say that there will be some cuts of athletes and teams throughout the weekend.
Teams will be briefed on their first workout at 9am on Friday, July 16th at the Track. Their first event will begin at 10am. At approximately 12:30pm, they will be told when to report for the explanation of their second workout. At that point, this website will also be updated with that information.
And if you really want to be in the know…
We will announce the scoring system as part of our live Preview Show, webcast on Thursday, July 15th at 6pm PDT (the site is live.crossfit.com, which will be converted to the Games Live Webcast page within a couple days).
So what does this mean for the rest of us? Well…. If you are planning to be in lovely Carson, CA as a fan/spectator, CFO will be set up somewhere on site with the our famous green tent (more detailed location will be published as it becomes available). We should have coolers w ice and most likely some beverages. There will be food vendors on site at the complex and I hear a beer garden as well.
If you cannot get away for a long weekend vacation and will be staying in Oaktown, the gym itself will be closed as the majority of our coaching staff will be unavailable. However, Mike will be posting some awesome WOD's that can be done at the track or a park and you all can possibly meet up and do them in groups or on your own. There will be updates and hopefully photos from the Games posted to the blog as often as possible.

Today’s wod was an insanely hard chipper:

Our team finished in 21:13, putting them in 18th place, just missing the cut off (only 16 teams progress to the next event tomorrow). (Was anyone else yelling at their computer today? It was so exciting to watch!)
Team CFO showed fierce determination and fought hard to the bitter end. The competition was much tougher than last year, and the team actually placed much higher this year (last year we placed 42nd). All that training with Mike and MJJ really paid off. Strong work, guys!!
How Strength Can Aid Endurance

The case for strength driving progress on higher intensity, shorter duration conditioning workouts is straightforward. When you need to perform multiple repetitions of a weighted exercise, making it so that load is a smaller proportion of your one repetition maximum will yield performance improvements. Cardiovascular endurance, while important, will not help you deadlift 225 pounds 21, 15, and 9 times for the CrossFit workout Dianne when your maximum deadlift is 250 pounds. What is less obvious is whether strength will have any carryover to more purely endurance activities. Will picking up barbells make you a better runner or cyclist? The answer is yes, although there are caveats.
Your chosen focus in fitness will require specific training geared toward that goal. If you want to be an Olympic weightlifter, you need to practice clean and jerks as part of your training. If you wish to be a runner, you must run. CrossFit competence requires working on CrossFit movements, usually under duress. Lifting weights, or doing other resistance training, can serve to boost performance on endurance activities while the converse is rarely true. In fact, focusing too much on longer, slower distance activities will often cause strength gains to stall or erode. Unfortunately, life is not quite as simple as increasing your squat and immediately reaping faster 10K run times.

Here is an interesting interview with Art Devany, creator of Evolutionary Fitness--a program that incorporates paleo eating, intermittent fasting and paleo style exercise. Devany is 72 and has a body fat of 8%.
In this interview, he talks about the type of exercise he does, what he eats, and why he believes eating paleo is better than the traditional American diet. The interview starts at minute 34, so if you don't want to listen to the strange story of a boy and a wolf, skip forward.

This week I would like to introduce a short regime of strengthening exercises for those of you with complaints about your knees. These exercises are meant to be done as part of your warm up.
Isometric Plank Hold: Begin lying face down on the floor with feet together and forearms on ground, elbows directly under shoulders. Pull your belly button in and lift entire body off the ground until it forms a straight line from head to toe. Hold 30-60 seconds, 3-6 times.

What's the Deal with Dairy?

I get quite a few questions from clients regarding basic nutrition and I know the other trainers do as well. First of all, we LOVE getting these questions - it shows that you realize how important what you eat and drink is for your overall health and fitness and we just plain love to talk about this stuff.
We do have a ton of basic information jammed into our "Clean Eating Guidelines", a 2-page document available to you upon request and also taped to the fridge in the lobby. Some of you have noticed that this document does not address all foods - one of the major food groups that is missing is dairy. I do know that dairy was left off the list of 'clean' foods mainly due to the fact that there is a lot of gray area when it comes to its nutritional value and that each person has a very different response to eating dairy, as far as health, fitness and body composition goes. So you really should research and experiment on yourself to find out how much, if any, dairy is actually good for your health and performance.
Since I am no expert on nutrition (and Connie is out of town), I went to one of my favorite websites, Mark's Daily Apple, for some advice. Is CrossFit a Sport?
Team CFO in the heat of competition
The 2010 CrossFit Games were just held at a major sports center in LA. There were athletes, sponsors, a scoring system, even commentators and media coverage, not to mention a serious competitive spirit which permeated the entire 3-day event.
Given these facts, I would tend to argue that yes, it is a sport. But is it a sport for you? Do you come to CFO to compete or do you come for some other reason? Maybe to stay fit, lose weight, get strong, rehab an injury, breathe chalk and listen to bad '80s metal?
I am guessing that the majority of us regular folk do not perceive CrossFit as a sport. But maybe it would be fun to go there? You might not be ready to quit your job and train full time to go to the 2011 CrossFit Games and let's face it, not all of us are going to be able to join Team CFO, but there are certainly other options for competing at the 'sport of fitness" We really do it every day if you think about it. We compete against ourselves - checking our books for that last back squat number or Helen time and we compete against one another - we all see those names and number on the board next to ours.
But what else? How about some smaller competitions? More local and accessible to all levels of fitness? We've done it before in the form of Bay Area "Throwdowns" and other gyms in the area have held some pretty fun events too, such as a "Fran-Off" and "Bad Girls Don't Cry". Mike and Connie return tonight, so this is my last chance to post whatever I feel like posting, so I thought I would pick something Mike would never allow....
Some of you might not know this, but CFO used to follow the WOD posted on www.crossfit.com, otherwise known as the "Main Site WOD". Last summer Mike made a rather bold move and took over programming our workout of the day. This was a pretty big step for our little gym, but an important one.
By following the DIY approach to creating our workouts, Mike is able to customize them to the needs of CFO clientele and test and adjust regularly to keep the WODs evolving as our fitness does. Another benefit is that he is right here to answer any questions we have about why we are doing what we are doing. Mike is always ready with the science and reasoning behind each and every cycle, rep scheme, load and the ever popular - number of rounds. We can also whine and complain directly to the source if we are not happy with what Mike serves up on a particular day. I am sure there are more sophisticated reasons, but I'll leave those for Mike to explain.
I personally love the Mini WODs. They truly are evil genius. It is quite clear to anyone who's been doing CrossFit for a while that Mike is a master of his craft and we are pretty lucky to have him molding us into freaky-fit beasts.

Thanks to Papa Brad for passing along the following article from the NY Times, titled "The Men Who Stare at Screens." The article sheds light on a growing body of research that suggests that sitting for prolonged periods of time can lead to some serious health issues (such as increasing the risk for heart disease). What's interesting is that according to the article, even healthy amounts of exercise cannot undo the harm caused by sitting for prolonged periods of time, day after day, week after week.
The take-home point: get up and move during the day! It doesn't have to be anything like a CF WOD; it can be as simple as walking around the block to clear your head. Think low intensity here.

Athlete Spotlight: Nathalie!

This week's athlete spotlight is Nathalie, who has recently been chosen to represent the United States at the Rugby World Cup in England August 8th!
Nathalie typically trains at Open Gym during the week and flies pretty low under the radar. She is amazingly humble for being the real deal. If you've met her, you won't soon forget. She is a beautiful, athletic woman with a soft accent (born in Colombia and raised in Switzerland) and stunning smile and is super-tough (duh, she plays international rugby!) and has been recovering from a serious injury as she hits the CFO workouts hard.
When I asked her for more details about the World Cup details she provided the following:
"26 US women will be traveling to London on August 8th to compete against 11 other nations, including New Zealand - the defending champs - England, France, Canada, Ireland, South Africa, Australia. The Rugby World Cup takes place every 4 years and the USA placed 5th in 2006, in Canada. We will be competing in England for 4 weeks, with our first match on August 20th vs Kazakhstan. The games will supposedly be retransmitted over the internet so I'll try to pass that information on once I have it for those that are interested."
This is an exciting opportunity for Nathalie and I know that a number of us will be watching closely has Nathalie and the US team take on the world.

Q: What is your athletic background?
A: I played a bunch of random sports growing up (volleyball, tennis, ping pong, swimming, ski, snowboard,... Does ballet count? But eventually I got serious about basketball and played in college, at Siena. I injured my knee my senior year, ruining my chances of playing pro overseas so just kinda sat around until I found rugby in 2005. Ironically, rugby was one of the few sports I was able to play, since running on grass didn't hurt my knee. As it turns out, basketball players transition to rugby easily - Naismith was a rugger, and he allegedly created basketball so that rugby players could play a game during the winter - so I picked it up pretty fast. I was invited to my first national team camp in 2006 and have been a member of the US national team since. I am now looking forward to competing in the 2010 women's World Cup in England!
Q: What is your favorite strength move?
A: Favorite strength move is OH squat
Q: What is your favorite met-con?
A: I loooooove anything under 10minutes. That's about my attention span.
Q: What is your proudest achievement?
A: Still waiting for it..... If only I could do a muscle up. So I guess for the moment it'll have to be front squatting 180
Q: What is your most desired goal?
A: Doing a muscle up or OH squatting my body weight. 15 times would be awesome but for now I'd be happy with just 1.

Gonna switch it up a little here and say that my proudest athletic moment in recent history is scoring my first International try against England. Hopefully I'll have a few more to add to this in September!!!
The Importance of Technique

Chris Riley of the Wichita Falls Athletic Club deadlifting 500 pounds with a double overhand grip for a set of five. Note that his back is essentially in a neutral position, even at this weight.
Moving correctly in the gym can result in improved performance and can help prevent injury. While it is true that strength will often overcome lack of technique, that is not a recipe for success. Likewise, a myopic focus only on technique will not continue to yield gains either. We've already discussed strength in two previous articles, so now it is time to consider form.
Special Sunday Workout
Hill running is fun; hill running with short shorts is even better
We have a special workout planned for all of you this Sunday. It's the third and final day of our cycle, and we're taking it to the hills. And there's more: you're going to be coached by members of Team CFO!
They've been toiling on that hill every Saturday since Regionals, and have seen great gains in conditioning as a result. And they jumped at the chance to coach and cheer on all of you as you tackle the hill with sprints of various sorts. Your support of them, both on the blog and in person, has been greatly appreciated, and they figure the least they can do is be at your side encouraging you while you tackle that hill.
We'll be running classes at the normal time on Sunday (8am, 9am, and 10am), but the logistics will be critical. The hill we'll be running is the Connector. It's up behind Cal's football stadium and it takes about 20 minutes to get there from CFO. So plan on being at CFO about 30 minutes before the class you're attending. This will accomplish two things: it will allow us to organize carpools (parking can be tricky up at the Connector) and it will allow us to get up there with some time to warm up.
I'll be driving back and forth for each class, and will be able to take 3 to 4 other people with me. The plan is for everyone else who's driving to follow me up.

How Holding Your Breath Can Save Your Back

Of paramount importance when training with barbells is maintaining the spine's normal anatomical position. What is normal? When you stand up straight, your spine will assume something of an S-shape if viewed from the side. Near your shoulders, your spine traces the top of the S and demonstrates what is called kyphotic curvature. Your lower back also has a curve, or an arch, referred to as a lordotic curvature. This is normal anatomical position. For the purposes of this article, we are primarily interested in the lower back and keeping it in this extended, normal position when lifting weights.
Maintaining your lordotic curvature when under a load is function of trunk rigidity. The more stable and unmoving your torso, the more efficiently and safely you can transmit force to the load you wish to move. Your spinal erectors will provide isometric support for the spine in the back. The front, or anterior aspect, has only the abdominal musculature, with no corresponding bony structures to maintain stabilization. If you are to more effectively use those abdominal muscles, you need to pressurize your abdominal cavity using what is called the Valsalva maneuver. This is simply taking a big breath and holding it while closing the vocal folds of the throat, known as the glottis.
2 New Farmers Markets in Our Hood!
I'm happy to announce that there are 2 brand new farmers markets that just sprouted up near CFO! Both of these markets are tiny but offer a lot in the way of organic, local, and affordable produce and are conveniently located right in your gym's backyard. In case you haven't noticed the florescent pink fliers in the waiting room, one is a Thursday market from 12 noon - 7 pm on Haven St adjacent to Emeryville City Hall. You can check out the vendors by logging onto their webpage. The other is called Phat Beet Farmers Market. It's a Saturday market located at 5715 Market St (where Market meets Adeline st) and it runs from 9am-2pm. Learn more about Phat Beets market at their website. Next time you drop in for a class, think about stopping by one of these nearby markets and support your local farmers!
I also want to share with you a FREE produce giveaway that happens every Monday in West Berkeley. As many of you already know, I work as a health educator at a local community health clinic that serves a predominantly uninsured, low-income, underserved population in West Berkeley. Just a few weeks into my job I realized that if I was ever going to get anyone to eat better, I had to find a way to make fresh food accessible to them. For free! With the help of some amazing volunteers, last summer we kicked off a free produce giveaway at the clinic. Every Sunday, we go to the Temescal Farmer's Market and pick up donations from the vendors. Happy Boy and Pinnacle Farms are some of our biggest donors. Then on Mondays, from 9-11am we give it away to our patients and anyone else who happens to be in the neighborhood. The patients love it and the community does, too! The clinic is located at 2031 6th Street in Berkeley. Please pass this information along to any friends/families in need.

Do Your Feet Hurt?
Reminder: Please arrive to classes a half-hour early tomorrow so that we can arrange for carpools up to the Connector for our hill run workout.
The foot has 24 bones in it that form two arches. The longitudinal arch runs the length of the foot, and the transverse arch runs the width. The bones of the foot are shaped so that that they fit together. Ligaments also hold the bones of the foot together. The plantar muscles are arranged in four layers; they move the toes and provide support to the longitudinal arch of the foot.
The arches enable the foot to support the weight of the body, provide an ideal distribution of body weight over the hard and soft tissues of the foot, and provide leverage when walking. The arches are not rigid. They yield as weight is applied and spring back when weight is lifted, helping to absorb shocks.
The foot can be considered the foundation for most athletic movements. Pain in the foot indicates that there may be something wrong with either the interaction of internal structures of the foot or with the how the foot is interacting with external influences.
